10-minute recovery routine for the end of the day

You walk in at 6 PM, your back is tight, your shoulders are sagging, your neck has been telling you for hours that the day was too much. All you want is the couch.

Do not skip these 10 minutes - these 10 minutes.

What you need

  • Yoga mat (or rug)
  • Foam roller
  • Acupressure pillow (optional)
  • 10 uninterrupted minutes

The sequence

Minute 1-2 - Breathe and arrive

Sit on your mat, knees bent. Close your eyes. Breathe deep into your belly: inhale for 4, hold for 2, exhale for 6.

Repeat 10 breath cycles. Keep it slow and quiet, using the count as a simple way to shift out of task mode.

Minute 3-4 - Open the thoracic spine

Place the foam roller across your upper back. Hands behind your head, elbows forward. Slowly lower back over the roller, hold for 5 seconds, return.

8 repetitions. You will likely hear a couple of audible cracks - that is normal and welcome.

Minute 5-6 - Hip mobility

Sit cross-legged, right leg over left. Lean forward, let your head hang. Hold for 30 seconds, then switch sides.

This single exercise lengthens your hip flexors, which 8 hours of sitting have shortened.

Minute 7-8 - Neck on the pillow

Lie flat on your back, acupressure pillow under your neck. Stay for 2 minutes. The first 30 seconds feel intense, then it eases.

No pillow? Use a rolled-up towel under your neck for a gentle stretch.

Minute 9-10 - Seated forward fold

Stretch your legs long, reach for your toes as far as you comfortably can. Do not lock out your knees - aim your belly toward your thighs, not your head toward your toes. Hold for 90 seconds, breathe slowly.

Bonus tip: Set a 10-minute timer before you start. You will not lose track of time and you will not need to keep checking your phone.

If you stick with it

One week, every day - you will feel the difference. Sleep improves, your back loosens up in the morning, the next day starts lighter.

One week is not much. Give it a try.
